Most people finish a meal, clear their plate, and settle onto the couch or return to their desk. Sound familiar?
Resting after eating may feel natural, but a little movement can be one of the simplest ways to support a healthier post-meal blood sugar response. And “movement” does not have to mean changing into workout clothes, driving to the gym, or even completing a structured training session.
It can be a walk around the block, a few flights of stairs, or even a quick set of air squats in the kitchen. All we want to do is give your muscles a reason to use some of the glucose entering your bloodstream after a meal.
Carbohydrates in a meal are broken down into glucose, which enters the bloodstream and can cause blood sugar to rise (especially when they are simple carbohydrates or sugars). Insulin helps move that glucose into cells, where it can be used or stored.
Muscle contractions offer another route. When your muscles work, they can increase glucose uptake through pathways that are at least partly independent of insulin. In other words, active muscles are a healthy place for glucose to go as it exits circulation.
When we talk about movement after meals it’s important to remember that timing matters. A systematic review and meta-analysis found that exercise, particularly walking, had a greater immediate benefit for post-meal glucose when it was performed as soon as possible after eating rather than before the meal or after a longer delay. Now, that doesn’t mean that you need to start moving the second you put down your fork, but the period shortly after eating is an effective window to add activity to your day and lower post-meal blood sugar.

Walking after a meal is a well-studied concept because it’s accessible and most people can physically perform the task. So, walking after your meal is a science-backed option and it has repeatedly been shown to be effective. Plus, it requires no equipment, it’s free, and it’s easy to incorporate into a normal day (e.g. park down the block or walk the dog after you eat).
Like I said, it’s very well-researched. In adults with type 2 diabetes, advice to walk for 10 minutes after each main meal improved post-meal glycemia more than advice to complete one 30-minute walk at any time of day.
Another randomized crossover study found that three 15-minute walks (one after each meal) improved 24-hour glycemic control in older adults at risk for impaired glucose tolerance. The benefit of post-meal walking was most effective when they looked at glucose levels after dinner and compared the impact of the 15 min post-meal walks as compared to a single 45 min morning/afternoon walk.
Your walk does not need to be fast enough to leave you breathless. Start at a comfortable pace that feels easy to maintain. Walk the dog, circle the office, stroll through the neighborhood, or take a few laps around a store.
✨ Try this: Make a playlist that is 10 minutes, listen to your favorite podcast, or call a friend while you walk. It will make the time go by faster and you’ll likely start looking forward to it as a little break in your day.
No time for a walk? Find a staircase.
Short stair-climbing “exercise snacks” can engage large muscles in the legs without requiring much time. In a randomized crossover trial of young adults, as little as one minute of comfortable-paced stair climbing and descending after a mixed meal reduced post-meal glucose and insulin compared with sitting; three minutes also improved a measure of insulin resistance in that study.
Research in people with type 2 diabetes has found that short bouts of stair climbing and descending performed after a meal can accelerate the decline in post-meal blood glucose. The study showed that 3 minutes of climbing and descending performed 60 and 120 minutes after a meal was effective.
Stairs are more intense than walking and are not the right choice for everyone. Use the handrail, move at a controlled pace, and choose another option if you have balance concerns, joint pain, cardiovascular limitations, or have been advised to avoid stairs.
✨ Try this: Walk up and down one flight for 60 seconds. If that feels comfortable, gradually build toward three minutes.
Your leg muscles and glutes are some of the largest muscles in your body, so movements that recruit them can be especially practical after a meal. Plus, strength is directly tied to longevity so strengthening our lower body also helps us to stay strong and independent as we age.
In one study, breaking up sitting with repeated chair stands reduced the insulin response after lunch, as did short walking breaks. The researchers used 1 minute of repeated chair stands every 30 minutes and showed that it was just as effective as 2 minutes of treadmill walks every 30 minutes. The point is to provide a cost and space efficient option for movement. Chair stands could be a great option to break up sitting time and help improve glucose regulation for long work days at a desk or when weather prevents us from going outside.
A separate trial found that bodyweight exercises or walking for 30 minutes performed immediately after breakfast improved post-meal glucose compared with completing the activity before eating or waiting 30 minutes. The circuit included squats, push-ups, lunges, and sit-ups, but you can keep your own version much simpler.
✨ Try this: Sit near the front of a sturdy chair, stand up, and slowly sit back down. Complete for 1 minutes. Use your hands for support if needed. If chair stands are easy for you, try 1 minute of controlled squats instead.

Post-meal movement does not have to happen in one continuous block. If lunch is followed by several hours at a desk, build small movement breaks into the afternoon.
Research has found that interrupting prolonged sitting with short bouts of light- or moderate-intensity walking lowers post-meal glucose and insulin responses in adults with overweight or obesity.
Similar benefits have been observed with simple resistance activities. In adults with medication-controlled type 2 diabetes, six minutes of half-squats, calf raises, glute contractions, and knee raises each hour reduced post-meal glucose and insulin responses compared with uninterrupted sitting.
✨ Try this: Set an hourly reminder. Walk around the room, march in place, do lunges and/or chair stands for six minutes.
For most people, post-meal movement should feel light to moderate, not like a max-effort workout. You should feel your muscles working, but you should generally still be able to speak in complete sentences.
High-intensity training has a place in a well-rounded fitness routine. If you have the time and you are in a location where high intensity activity is possible after a meal, go for it; but immediately after eating is not always the most comfortable or practical time for it. It’s more important to get in some movement than for it to be incredibly high intensity or a long duration.
If you are new to activity, start with two to five minutes and build from there. A small amount of movement you repeat regularly is more useful than an ambitious routine you avoid.

There is no single perfect move to do after you eat. I just presented you with a few options… and these are not the only options. Any movement is great. Feel free to dance, march, skip, jump, or tumble after a meal. Match your activity to the meal, location, time, and how your body feels. Here are a few options to get you started:
One easy way to make the habit stick is to pair it with a cue: meal finished, then movement begins. Keep your shoes by the door, invite a family member to join you, have a podcast cued up that you are excited to listen to, or add “10-minute walk” to your calendar immediately after lunch.
Healthy blood sugar is shaped by our daily habits: what you eat, how you move, sleep, stress, individual biology, and the routines you can repeat.
GOOD IDEA can be one part of that routine. Drink one-third of a can before your meal, finish the rest with your food, and follow the meal with a few minutes of movement. It is a simple habit stack designed to work with real life.
The best post-meal movement is not necessarily the longest or hardest. It is the one you will actually do. Start with 10 minutes of walking, or even one minute of stairs, and let the habits build from there.

Walking is the most practical and extensively studied choice (it’s the most extensively studied because it is the most practical). Research suggests that beginning activity soon after a meal can be more effective for reducing the immediate glucose response than exercising before eating or waiting longer. Stairs and simple resistance movements are useful alternatives when a walk is not possible.
Ten minutes is a realistic starting point supported by clinical research. Longer walks may also help, but you do not need a 30- or 45-minute workout after every meal to make movement worthwhile.
Evidence generally favors starting soon after the meal for the immediate post-meal glucose response. Choose a time that is also comfortable for your digestion; for many people, that means beginning within several minutes rather than waiting an hour.
Standing is better than remaining seated for long periods, but light walking or resistance movements generally produce a stronger glucose-lowering effect because they require more muscular work. So, if walking is not possible try air squats or lunges more a more effective option.
Not always. People who use insulin or medications that can cause hypoglycemia may need individualized guidance about exercise timing, glucose monitoring, medication, and carbohydrate intake. If you have diabetes, cardiovascular disease, balance limitations, digestive conditions, physical limitations, or another medical concern, speak with your healthcare professional before changing your activity routine. Stop exercising and seek appropriate care if you experience chest pain, unusual shortness of breath, faintness, or other concerning symptoms.
